Can you lose belly fat specifically with the rowing machine?

Not specifically in one spot, but very effectively: Rowing burns many calories and lowers overall body fat percentage – including belly fat.

The myth of targeted belly fat reduction

Sit-ups, crunches, abdominal muscle challenges: The fitness industry has been selling the idea for decades that you can lose fat specifically on the belly through isolated abdominal exercises. Science is clear and sobering here: This so-called “spot reduction” has been debunked.
While crunches strengthen the underlying abdominal muscles, they do not burn fat at that exact spot. The body decides for itself where it mobilizes fat from. This happens distributed across the entire body, controlled by genetics, hormones, and a calorie deficit. Anyone who wants to lose belly fat must therefore lower their overall body fat percentage.
This is where the strength of the rowing machine comes into play. By activating large muscle groups, it burns an exceptional number of calories, combines strength and endurance stimuli, and is ideal for high-intensity interval training (HIIT), which research has identified as particularly effective against belly fat.

Why belly fat is more than just a visual problem

Belly fat, specifically visceral fat that surrounds the internal organs, is metabolically active and is considered an independent risk factor. It releases pro-inflammatory messenger substances and is linked to cardiovascular diseases, type 2 diabetes, and high blood pressure.

Central obesity, i.e., an increased waist circumference, is therefore considered an independent marker for cardiovascular risk, often more meaningful than pure body weight or BMI. Reducing belly fat therefore not only improves your appearance but also directly improves your health. This is exactly what makes effective training so valuable.

What science says: 3 studies on belly fat reduction

Three recent scientific studies show how belly fat is actually effectively reduced and why interval training plays a key role. A study by the University of Hong Kong published in Nature Communications in 2025 followed a total of 315 overweight adults with central obesity between 2021 and 2024 and divided them into three groups: 75 minutes of interval training once a week, 25 minutes three times a week, or a control group with health education only.

The surprising result: Both training groups reduced their total fat mass, their body fat percentage, and their waist circumference to a comparable extent. Regardless of whether they trained once or three times per week. The decisive factor was the total weekly volume of 75 minutes, not the distribution. Additionally, cardiorespiratory fitness also improved measurably.

This finding is confirmed by further research: Zhang et al. already showed in 2017 that high-intensity interval training (HIIT) reduces abdominal visceral fat just as effectively as significantly longer moderate endurance training, with considerably less time required. And Tong et al. proved in 2018 that even short sprint intervals lead to significant reductions in visceral adipose tissue.

The overarching insight: It depends less on duration than on intensity and regularity. Exactly these intensive intervals can be implemented ideally and gently on the joints on the rowing machine. With the additional advantage of full-body muscle activation and higher calorie burning than would be possible, for example, with the walking training used in the Hong Kong study.

Why rowing is the ideal sport for belly fat reduction

Rowing is so effective against belly fat because it is one of the most calorie-intensive forms of training of all. With every stroke, the large muscle groups of the legs, core, and upper body work simultaneously. According to sports physiological estimates, up to 86% of the body’s muscles are active.
The more muscle is used, the higher the energy consumption per minute. An intensive rowing session can burn up to 500 calories per half hour, depending on body weight and pace. It is precisely this high total energy consumption that lowers the body fat percentage over time and thus also the belly fat.
In addition, there is a second, often underestimated advantage: Rowing combines endurance and strength training in a single movement. While pure cardio only burns calories, rowing builds muscle at the same time. Primarily in the legs, back, and core. More muscle mass increases the basal metabolic rate, i.e., the amount of calories the body burns even at rest. This makes rowing training twice as effective: acute fat burning during the session and an increased resting metabolic rate afterwards. At the same time, intensive core training stabilizes the trunk muscles, which ensures an upright posture and a firm stomach. Even if the fat itself is reduced across the whole body. Furthermore, rowing is gentle on the joints, which allows for longer and more frequent training than, for example, running.

How to train specifically: The 75-minute weekly program

Based on the studies, the goal is clear: 75 minutes of interval training per week. Either in one longer session or divided into three shorter ones. Here is a proven scheme for the rowing machine:
Option A – three sessions of 25 minutes each
  • 5 minutes warm-up: easy rowing, 18–20 strokes/min, low intensity
  • 15 minutes intervals: alternating 40 sec. intensive (Zone 4, 80–88% HRmax, 26–30 strokes/min) / 80 sec. easy
  • 5 minutes cool-down: easy rowing down, lowering heart rate

Option B – one session of 75 minutes (weekend warriors)

  • 10 minutes warm-up: progressively increasing
  • 55 minutes intervals: alternating 2 minutes intensive (SR 24–28) / 3 minutes moderate (SR 20–22), consistently throughout
  • 10 min cool-down: easy rowing down and stretching

Important: Combine rowing training with a balanced diet in a slight calorie deficit. Without metabolic control, even the best training remains ineffective. Fat loss always results from the combination of energy consumption and energy intake. A moderate deficit of 300–500 kcal per day, combined with sufficient protein, is more sustainable than radical diets.

The most common mistakes in belly fat training

  • Only doing abdominal exercises: Crunches alone do not reduce belly fat. They are part of it as a supplement, but never replace calorie-burning full-body training.
  • Too little intensity: Easy continuous rowing burns calories, but the studies clearly favor intensive intervals as the most time-efficient way.
  • Ignoring nutrition: Training creates the consumption, nutrition controls the intake. Both must fit together.
  • Too fast expectations: Visible belly fat reduction takes weeks to months. Those who stick with it will be rewarded – patience is part of the method.
  • Forgetting regeneration: Even when losing weight, the following applies: Muscles and metabolism need recovery. Rest days are part of the plan.

The equipment for your success

How the AUGLETICS Eight Style helps you lose weight

The most effective training plan is of little use if the equipment is in the way or the training isn’t fun. The AUGLETICS Eight Style was developed specifically to make regular, intensive training as easy and motivating as possible, a decisive factor in long-term fat loss.

Heart rate control for effective interval training

Belly fat reduction through HIIT only works if the intensity is right. The AUGLETICS Eight Style integrates heart rate measurement directly into the display, compatible with all common Bluetooth heart rate belts. This way, you can see in real-time whether you are training in the intensive zone (80–88% HRmax) and hit the load exactly that studies prove to be effective.

Keep an eye on calorie consumption and progress

The AUGLETICS Eight Style shows you calorie consumption, distance, stroke rate, and power in real-time. This transparency is worth its weight in gold when losing weight: Visible progress motivates you to stick with it – and sticking with it is the most important success factor in fat loss.

30+ training programs including interval workouts

You don’t have to put the intervals together yourself. Over 30 pre-installed programs – including numerous HIIT sessions – guide you automatically through load and recovery phases. Ideal for implementing the 75-minute weekly program in a structured way. And all without monthly subscription costs.
Anaerobic training on the rowing machine is optimally implemented with pre-set programs. This is why rowing is also suitable as cross-training for runners.

Whisper-quiet – train whenever you have time

The virtually silent electronic eddy current brake allows training at any time of day, even early in the morning or late in the evening in the apartment. Those who can train flexibly are more likely to stick to a program – especially the weekend warriors studied in the research benefit from this.

Conclusion: Losing belly fat is doable – with the right approach

Targeted fat reduction at a single body part is a myth. But the path to less belly fat is scientifically clear: a lowered overall body fat percentage through calorie-intensive training, intensive intervals, and a balanced diet. Research shows that as little as 75 minutes of interval training per week delivers significant results.

Rowing is the ideal sport for this path: calorie-intensive, gentle on the joints, muscle-building, and perfectly suited for interval training. With the AUGLETICS Eight Style, this becomes a workout that fits into everyday life, motivates, and makes measurable progress visible. The first stroke is the most important, and from then on, only regularity counts.

FAQ

Can you lose belly fat specifically with the rowing machine?
No. The body decides for itself where it loses fat. However, rowing can effectively reduce overall body fat percentage. Over time, this also reduces belly fat.
How often should I train on the rowing machine to lose belly fat?

Current research suggests at least 75 minutes of intense interval training per week. You can do this either in three sessions of 25 minutes or in one longer workout. The most important thing is consistency.

What heart rate is ideal for losing belly fat?
For intense intervals, a range of around 80 to 88 percent of your maximum heart rate is recommended. During recovery phases, the intensity should be reduced significantly. If you know your heart rate and train accordingly, you can control the intensity better.
Can I lose belly fat without changing my diet?

Only rarely. A calorie deficit is the basic prerequisite for fat loss. Training increases energy expenditure, but diet determines whether the body actually breaks down fat reserves. The best results come from combining regular rowing training with a balanced diet.

Is rowing better than running for losing weight?

Both sports are excellent for fat loss. However, the rowing machine has the advantage that almost the entire body is working while combining strength and endurance training. In addition, rowing is much easier on the joints and is therefore a good alternative for people with knee or hip problems.
